The first thing that comes back is sleep
Before focus, before mood, before any of the good stuff. Sleep is the repair the rest of it waits on.
The short answer
Phone use before bed costs sleep mainly through arousal, not light. Scrolling keeps attention switching and emotion active, so the body stays alert long after the screen is off. Night mode changes very little. Charging the phone outside the bedroom and using a separate alarm clock is the change that holds, because it removes the decision instead of testing it at midnight.
Why does scrolling delay sleep?
Sleep starts when the mind stops asking questions. A feed is a machine for asking questions. Each swipe hands you something small to react to, and reaction keeps the nervous system in a working state.
So the cost is not fifteen minutes of screen time. It is the twenty to forty minutes afterwards where you are lying still with a mind that is still moving.
Does night mode or blue light filter help?
Slightly, and far less than the settings screen suggests. Warmer light reduces one input while leaving the actual problem untouched. A calm-coloured feed is still a feed.

What actually works
- Charge the phone in another room. One change, done once, removes every midnight decision.
- Buy a physical alarm clock. The alarm is the excuse the phone uses to stay on the bedside table.
- Put something else within reach of the bed: a book, a notebook. An empty hand reaches for what is nearest.
- Set a fixed last-check time and say it out loud to whoever needs to know.
Give it a week before judging it. The first two nights feel longer because you are no longer sedating yourself into sleep.
What if you wake at 3am and reach for it?
If the phone is in another room, that reach ends at the edge of the bed and you go back to sleep. If it is on the table, one check turns into forty minutes and you lose the second half of the night.
This is the entire case for distance. Not discipline, distance.
Where this usually breaks
It breaks on the night you bring the phone in because of an early flight, a family call, or work. One exception rebuilds the habit, because the habit was never about the phone being useful at night.
